CrossFit provides a method for a personal journey to constantly improve oneself physically, mentally, and spiritually. The intensity of the workouts often makes you question your physical and mental capacity. I heard Greg Amundson say that "The biggest improvement that CrossFit athletes experience is between the ears." The mind can allow us to achieve greatness or cause us to fail. There are only two ways to fail...quit or die.


Since starting CrossFit I have always had a deep appreciation for the Hero WODs. I grew up on various Military Bases as my Father served in the USMC as a helicopter pilot. I remember when we got the news of a helicopter crash involving his squadron while lifting off from a carrier off the coast of Okinowa. He lost good friends, most of which had their families living in Hawaii while they were deployed. I remember seeing these families pack up and move back to the mainland. I often wonder what happened to the children.


I was introduced to CrossFit by a fellow Police Officer back in 2005. "Fight gone bad" on my first day? Really Rochet? Well, I was hooked. "Murphy" came to be my favorite workout. I remember the days when every six months or so we would see a new Hero WOD. Now, I think it's almost three a month. I went to "Randy" Simmons funeral. (Hero Workout #10). I was a new SWAT officer myself at the time and was taken back at how he died. More so, I was incredibly moved by what type of man he was outside of law enforcement. He left two children behind that loved and admired their father. He led a group of inner city youth from his Church who were left without a great mentor.


My personal desire to become a better husband, father, and find some inner peace pushed me to find a way to appreciate life and honor those who gave the ultimate sacrifice and to those left behind. Since opening my own CrossFit affiliate with my wife in 2009, I have missed completing many of the new Hero WODS. The Challenge I came up with for myself was to complete all the Hero WODs, as prescribed, in the order they were posted. To add to the challenge, I decided I would do one Hero WOD a day, six days a week, resting on Sundays. When I started the challenge there were 50 Hero WODS.

U.S. Drug Enforcement Administration Special Agent Forrest Nelson Leamon, 37, assigned to the Foreign-deployed Advisory and Support Team (FAST) Echo was killed October 26th, 2009, while on a counternarcotics mission in western Afghanistan when the helicopter he was in crashed.

He is survived by his wife Ana, his son Luke, his parents, Sue and Richard Leamon, and his sister Heather.

Approached today a little different.  Did not look at the comments or other times prior to the workout.  I worked as fast and as hard as I could.  Toes to bar following L-pull-ups got difficult in a hurry.  Surprised after the workout to see that Graham Holmberg only beat me by 1 min 16 sec.

It's tough to see guys killed in helicopter crashes as it is one of my early childhood memories when my father lost good friends when a helicopter from his squadron crashed.  My thoughts go out to his son Luke.

Army Staff Sgt. Jack M. Martin III, 26, of Bethany, OK, assigned to the 3rd Battalion, 1st Special Forces Group, Fort Lewis, WA, died September 29th, 2009, in Jolo Island, Philippines, from the detonation of an improvised explosive device.

Martin is survived by his wife Ashley Martin, his parents Jack and Cheryl Martin, and siblings Abe, Mandi, Amber and Abi.

After a dismal showing on Monday I felt that this was a lot better result.  The Push Press was the limiting factor.  Need to get stronger.  I was able to get them done unbroken each round but had to spend some extra time getting my breathing under control before attempting the movement.  The workouts are really starting to take there toll on me.  I'm finding it hard to recover for the next day.  I'm gonna push through it and keep in mind the warrior spirit these Heros had.

U.S. Air Force Security Forces1st Lt. Joseph D. Helton, 24, of Monroe, GA, Assigned to the 6th Security Forces Squadron at MacDill Air Force Base in Tampa, FL, was killed September 8th, 2009, while on a mission near Baghdad, Iraq, when an improvised explosive device detonated near his vehicle.

Helton is survived by his mother, Jiffy Helton.

Had a good warm up and was hoping for around a 35 minute time.  Trying not to complain, but I must be honest.  My shoulders are still smoked from last weeks bench press, ring push-ups, push-ups with 20 lb vest.  I really suffered on the dumbbell squat cleans.  As a result there was no easy part of the workout.  I survived and I will continue with the challenge tomorrow.  Live to fight another day.

Summers III, 43, of Bentonia, MS, assigned to the 2nd Battalion, 20th Special Forces Group (Airborne), headquartered at Jackson, MS, died August 2, 2009 in Qole Gerdsar, Afghanistan, after his vehicle was struck by a command wire improvised explosive device.

Summers is survived by his wife Tammy Fraser and his daughters Jessica, Shelby & Sarah.

Day 36 of the Hero WOD Challenge

My goal was to finish under 40 minutes.  The push-ups were tough after the past two days.  It's not easy running with weight.  Thank you to all those carrying the burden of protecting our freedoms.  When I started thinking the 20 pounds was heavy and the hill was steep I thought of those patrolling the hills of Afghanistan wondering if they were complaining about the weight they are carrying.  I doubt it.

The six Heros I honored this week left behind a combined 11 children.  May we remember them and pray for them.

Keith Adam Coe, 30, of Auburndale, Fl, assigned to the 1st Battalion, 37th Field Artillery Regiment, 37th Stryker Brigade Combat Team, 2nd Infantry Division, Joint Base Lewis-McChord, WA, died April 27th 2010, in Khalis Iraq, of wounds sustained when enemy forces attacked his unit with an explosive device.

He is survived by his wife Katrina Coe, two sons, Killian and Keith Jr., and daughter, Klover.

Navy Chief Special Warfare Operator (SEAL) Adam Lee Brown, 36, of Hot Springs, AR, was killed on March 17th, 2010 in Komar Provinc, Afghanistan, in a battle against heavily armed militants.

This is one of the WODs I looked at early on and questioned whether I would be able to do it as prescribed.  My 1 rep max on bench press is 200 pounds.  Reading about Adam made me want to finish the workout as prescribed no matter how long it took.  I finished, sometimes that's all that matters.

I really paced the workout today.  By the last round I was doing all I could to keep the pace I had set on previous rounds.  Not sure if my pacing helps me get a better time.  The pacing helps me from completely falling apart on the strength based movements.  In stead of pushing that extra rep I find it better in the long run to save the rep for the next set.    I've been reading the post to keep me motivated but am finding it especially hard when there are children left behind.  I went to my son's baseball game tonight.  He had a great hit to left field and earned the coaches game ball for the game.  So thankful I could be at his game to share in that moment.

It was difficult to get myself motivated to start today's WOD.  I allowed myself to feel fatigued.  I was worried about the squat cleans.  Once I got into the workout I felt good and was able to push it.  The squat cleans went better than expected.  I have to admit I am proud of my score.  Squat cleans as prescribed are over my body weight.  This experience makes me excited to see what type of athletes CrossFit will produce in the future.  I never thought I would be able to handle the recent training volume.  I can only imagine what some of the top athletes in community are doing.  I think as we start to see full time athletes we will see remarkable feats.

This is the beginning of week 6.  Had a great weekend with lots of family.  My Father-in-law turned 60 and we had a big birthday for him.  All of his 12 children were in town with a majority of the grand kids. Played basketball both Friday night and Saturday early afternoon.  Felt a little fatigued but still moved real well on the court.   I'm not much of a basketball player but I could run the entire time.  Also, blessed my new little girl in church on Sunday.  Most of the family was there as well.  It's moments like these that make me appreciate men like CPT Luce that much more.

Veteran LAPD officer and United States Marine Corps Reservist Sergeant Major Robert J Cottle, 45, was killed by an improvised explosive device while on patrol in Southern Afghanistan on Wednesday, March 24, 2010. RJ joined the Marines at age 18, and the LAPD in 1990.  His verious assignments included Hollywood Vice, Southeast Area, LAPD Dive Team and, most recently, SWAT.

He is survived by his wife Emily and 9 month old daughter Kaila.  The LAPD established and trust fund for them.

A suicide bomber killed seven CIA officers and one Jordanian officer at a remote base in southeastern Afghanistan on December 30, 2009 after posing as a potential informant reporting on Al Qauda.  Seven new stars will be etched onto the memorial wall at the CIA where every star represents grieving friends, family and colleagues dedicated to fight against the enemy, forever in there name.

Killed in the attack were CIA officers Jennifer Lynne Matthews, 45; Scott Michael Roberson, 39; Harold E. Brown Jr., 37; Darren Labonte, 35; Elizabeth Hanson, 30 and security contractors Jeremy Jason Wise, 35, and Dane Clark Paresi, 46.

Los Angeles County Fire Fighter Specialist Arnaldo "Arnie" Quinones, 34, was killed in the line of duty on Sunday, August 20, 2009 during the Station Fire.  His emergency response vehicle went over the side of the road and fell 800 feet into a steep canyon during fire suppression activities protecting Camp 16 outside the City of Palmdale, CA.   He is survived by his wife Lori and daughter Sophia Grace, born three weeks after his death.

Lieutenant Andrew Richard Nuttall, 30, from the 1st Battalion Princess Patricia's Canadian Light Infantry (1 PPCLI), based in Edmonton, Alberta, serving as a member of the 1 PPCLI Battle Group was killed by an IED that detonated during joint foot patrol near the village of Nakhonay in Panjwaii District, about 25 km southwest of Kandahar City on December 23, 2009.  He is survived by his parents, Richard and Ethel Jane Nuttall.

On Nov. 5 2009 at 1:34 pm, a terrorist named Major Nidal Hasan attacked fellow soldiers and civilians at Fort Hood, TX.  He killed 12 soldiers and one civilian and wounded 43 others.

Spc Frederick Greene, 29, of Mountain City, Tennessee, Pfc. Aaron Thomas Nemelka, 19, of West Jordan, Utah, Pfc. Michael Pearson, 22, of Bolingbrook,  Illinois, and Spc. Kham Xiong, 23, of St. Paul,  Minnesota, along with eleven of the wounded were active Crossfitters in the 20th Engineer Battalion, home to Lumberjack CrossFit.

I attended the funeral of these four slain Officers.  The department approved a number of us to drive units up to Oakland for the funeral.  I thought we drove a long way.  There were two units from Chicago PD and a large number of Officers from NYPD and Boston PD that flew out.  It was a heart wrenching service but also very uplifting by the brotherhood represented.  Good time spent with fellow Officers.  We actually drove into San Francisco after the funeral and took pictures by the Golden Gate Bridge.  Not a fan of the occasion but a unique experience to have pictures in uniform with our marked units so far from home.

I'm thankful for the opportunity I have to serve as a Police Officer next to honorable men and women.

First time doing this workout as prescribed.  I used a rack for the Push Jerks.  I was proud to finally be able to properly honor SSgt Davis.  I used to think I wasn't strong enough for this workout since I only weight 150 pounds.  I used to make a lot of excuses.  Since starting this Hero WOD Challenge I find making excuses a waste of time.  I was thinking his son T.J. will be turning 2 years old soon.  What a fun age.  Spent some time rolling around with my 3 year old boy today.  Life is good when you allow yourself to appreciate what you have.

This was the last new Hero WOD posted in 2008.  We had 7 new Hero WODs in 2008.

This was the first time we saw three consecutive new Hero WODs posted.  I was uplifted by so many positive comments on the message board.  These five round workouts have been mentally challenging.  After completing the WOD, I felt that the mental hurdle had been broken.  I was able to keep the pace I wanted without allowing that major let down that often occurs during the 3rd or 4th round.  Starting to believe that this is making me stronger.  This was the first time completing the WOD as prescribed.

Doing these Hero WODs so close together brings an even greater impact of the losses we have endured. I thank God for these Men and all those who serve for our freedoms.  I hope his daughter finds comfort in knowing the sacrifice of her father.  May we not forget the children and family left behind.

They posted another new Hero WOD today (Jason McCluskey) on main site, that makes 51.  The Challenge is extended.  Hopefully we don't see to many more in the near future.  I love that CrossFit continues to Honor these men and their families.

Maplewood, Missouri Firefighter, Ryan Hummert, 22, was killed by sniper fire July 21st 2008 when he stepped off his fire truck responding to a call.  He is survived by his parents Andrew and Jackie Hummert.

I remember reading about this incident just after it happened.  Brand new firefighter responding to his first fire.  Suspect lit his own car own fire to ambush responding personnel.  A few LEOs were shot as well.  Worth the read if you want to look it up.  I set a new PR on this workout.  We named our youngest daughter, who was born 8 days ago Ryan.

Day 12 of the Hero WOD Challenge

Enjoyed the run.  Took my two oldest kids and nephew with me to the track.  Gates were locked so we had to jump the fence.  My kids went up and over the fence no problem.  They've been joining mom and dad on CrossFit WODs since they were toddlers.  My nephew struggled, but made it over.  Still trying to convince his dad to put him in CrossFit.  Grateful, I didn't have to lift anything today.  Warmed up by removing tile from my In-laws house.  Thankful for the opportunity to spend time with my kids.  I hope Elijah is doing well.  Your father will never be forgotten.

Finally got the ropes installed at the gym.  This was the first time doing rope climbs since the police academy.  Thank goodness I know how to use my feet.  The workout was very "Fran"ish, only a lot harder.  Just the way Hero WODs should be.  As a kid growing up with a Father in the Marine Corps, training accidents were my first experience with death.  I find them harder to deal with because the families don't really prepare for that possibility.  Different then when they are deployed to a combat zone.
"It's not how they died that makes them a Hero, but how they lived."

Day 10 of the Hero WOD Challenge

As I mentioned, I went to Officer Simmons Funeral.  His teammate who had been shot in the face had recovered enough to make it to the funeral.  There was also hundred plus youth from the church group he was heavily involved in.  Simmons is my inspiration behind becoming an associated member of Steve's Club National Program.

I'm pleasantly surprised that I'm setting so many new PRs on these workouts.  These Hero WODs have forced me to focus on doing the little things right.  Stretching, eating, ice, and sleep have kept me going.   Of course the motivation to honor these men and the families they left behind.

This is the first Hero WOD posted by HQ that mentions a child being left without his Father.  I thought about my own two sons during this workout.  After the workout I spent time with the both of them.  We hear so much about spending quality time with our children.  I don't think our children, especially young children think "that was quality time spent with dad."  They just want time, as much as we can and are willing to give them.  Lets keep it simple.

Read comment #28 from the first post.  Thanks Bingo for your thoughts.  This was one of the WODs I was happy to be able to complete.  One arm squat snatch took a lot of concentration.  Thinking while fatigued, a concept we take for granted.  I'm grateful for those warriors (military, police, and fire) who can think, and act appropriately under fatigue and pressure.

Reading the comments about CPO Mark Carter made me wish I could have met the man.  He sounds like he was a MAN among men.  I almost took today off.  My wife went into labor yesterday and delivered our fifth child, Ryan Jordan Yee, at 2242 hours.  Both mom and the baby are doing excellent.

Day 6 of the Hero WOD Challenge

This challenge has already caused a significant change in my thought process.  After 290 pull-ups the past three days there is no reason why I should be able to set a new PR in a workout that has 35 Muscle-ups.  Turns out there is a reason.  The mind.  If we focus on our objective and stop making excuses for why we can't succeed we will find ourselves accomplishing what we didn't think possible.

Jason is also the name of a cousin of mine and Dale is the name of one of my Brother-In-Laws.  A simple thing like a name seems to bring me closer to these heros and reflect on loved ones.  I admire greatly my Brother-In-Law.  His family has been through tremendous trials having lost two children at childbirth and his eldest son, Aaron, at the age of 3 in a car crash.  He continues to lovingly support his wife and is a dedicated Father.  As I complete these workouts motivation is extending to those who still live and make this country great.

Week 1 is done.  I look forward to my rest day.

This workout was first posted 4 days after his death.  I remember when this WOD was posted.  Couldn't even do the workout then as my OHS was dreadful.  So today was first time attempting the WOD.  What a great workout.  Last year I had a goal of completing 15 consecutive reps of bodyweight OHS before my 30th Birthday.  I accomplished that goal and was able to give "Josh" a good go with a time I'm proud of.  Thank you Josh for serving our great country.

290 pull-ups in the past three days and my hands have not torn.  Largely due to keeping the consecutive rep count down with lots of very short breaks.

I felt surprisingly good today.  Normally after completing "Murph" I'm pretty much wiped out the next day.  I'm finding that reading through the comments from the original post makes my soreness seem insignificant and a sense of duty comes over me to honor these men.  It's amazing how in the early days, Hero WODs were posted so quickly after the death of a fellow Crossfitter.  Seems hard to believe how small and tight knit the community was.  CrossFit has really grown and it's exciting to see so many people benefit from the methodology.  Sometimes I miss the old days.

Continuing on the trend of the Hero's names being significant.  Daniel is the name of my brother and eldest son.  From the picture SFC Crabtree appears to be left handed.  So is my son.

200 Pull-ups in the past two WODs and another 90 tomorrow.

In memory of Navy Lieutenant Michael Murphy, 29, of Patchogue, NY, who was killed in Afghanistan June 28th, 2005.  This workout was one of Mike's favorites and he'd named in 'Body Armor.' From here it will be referred to as 'Murph' in honor of the focused warrior and great American who wanted nothing more in life than to serve the great country and the beautiful people who make it what it is.

I have done this WOD a few times but can't find my previous times.  I believe the first three heros posted here were all killed on the same incident.  I've read the account by Marcus Lattrell leading up to "Murph's" death.  Their brothers in arms died responding to the calls for help.  "Greater love hath no man than to lay his life down for a friend."  I have a daughter named Taylor.  Coincidence, but meaningful now that I start this journey.
